The 10-Minute Warm-Up Protocol That Actually Works
Why warming up isn't just a formality
Many people skip warming up because they're eager to get to the "real" exercise, or they do it wrong by holding static stretches for a few minutes. Both are mistakes. A properly designed warm-up doesn't just lower injury risk — it directly improves your strength and speed output in that same session.
A good warm-up does three things: raises muscle and body temperature, "wakes up" the nervous system that controls muscle contraction, and prepares your joints for the full range of motion you'll use during training.
Why static stretching before training isn't the best idea
For decades it was standard to stretch and hold a position for 20-30 seconds before training. Research shows that static stretching right before strength or sprint work can temporarily reduce muscle power output and rate of force development — sometimes by as much as 5-8%. The reason is simple: a muscle held in a long stretch temporarily becomes "sleepier" in terms of nerve-to-muscle signaling.

The 10-minute warm-up protocol

- Light jogging in place, jumping rope, or an easy stationary bike.

Minutes 8-10: Movement-specific warm-up
This is the most important part, and the one most often skipped. Before your working sets, perform 2-3 lighter sets of the exact same exercise:
- If you're squatting 80 kg, do sets with the empty bar, then 40 kg, then 60 kg — 5-6 reps each.
- Runners: before a faster run, do 3-4 short 15-20 second strides at 70-80% of max speed.
This step "teaches" your nervous system the specific movement before it's under real load, and it's one of the most effective ways to improve technique quality and lower injury risk.
When static stretching still makes sense
If you have a specific tight spot (like hip flexors after long sitting), a brief 10-15 second stretch before your warm-up likely won't hurt and may help you move more comfortably. Just avoid long, aggressive holds right before strength or speed work — save those for the end of your session or a dedicated day.
A practical plan for the week
- Spend at least 8-10 minutes warming up before every session — no shortcuts.
- Replace static stretching before training with dynamic movements.
- Always do at least 2 lighter, progressive sets before your working weight.
- Save static stretching for the end of your workout or a separate mobility session.
A warm-up isn't wasted time before the "real" workout. It's the part that determines how safely and effectively you'll perform the rest of it.
