5 Exercises to Avoid After 40 (and What to Do Instead)

Why "more intensity" stops working after 40

Movement is one of the best things you can do for your body. But here's what almost nobody talks about: after 40, your body doesn't recover the way it did at 25. Your cartilage is thinner, your tendons are stiffer, your hormones have shifted, and your nervous system takes longer to bounce back from stress.

If you keep training like you're 25—pounding your joints, chasing the burn, adding load every week—you're not getting fitter. You're slowly breaking yourself down. The rule now is simple: longevity over intensity. This article isn't about what "works" (almost everything works at 20). It's about what costs you at 40, 50 and beyond.

Below are five popular exercises that can do more harm than good after 40, the mechanisms behind why, and precise replacements. To be clear: this isn't about quitting exercise. It's about matching the load to the body you actually have now.

1. Long-distance running, especially on pavement

Running has been called the gold standard of fitness for decades. It's free, requires no gym, and feels productive. But look at what's actually happening inside your body.

The mechanism

Every time your foot strikes the ground, you send roughly 2.5–3 times your body weight through your knees and hips. At 180 lb (about 80 kg), that's 450–540 lb of impact per step. The average runner takes about 1,500 steps per mile, so a 3-mile run means several thousand impacts—three or four times a week.

At 20, your joints handled it: thick cartilage, fast recovery, inflammation clears. After 40, cartilage is thinner, you produce less synovial fluid (joint lubricant), and your inflammatory response is turned up. Each run becomes micro-damage that doesn't fully heal before the next one.

First, you didn't burn 400 calories—the watch shows your total burn (resting metabolic rate plus the session), so the extra burn may be 70–100 calories. But calories aren't the real issue.

When you hold the rails—even lightly—your arms support part of your body weight, so your legs do less work than the machine thinks. Worse, the rails lock your shoulders forward and tilt your pelvis back. You spend 30–45 minutes in a hunched, propped-up posture. Your glutes—one of the most important muscle groups for spinal stability after 40—shut off, because the belt pulls you forward instead of you pushing off the ground.

Normal walking is glute-driven: you plant your foot, your glutes fire, and you propel yourself. On a treadmill, the belt moves for you—you just catch yourself, step after step. 3. Heavy barbell back squats

The squat is called the "king of exercises," so it's tied to ego and identity. The problem isn't squatting—it's a heavy barbell across your spine, especially in the 1–5 rep range with 200–400+ lb.

The mechanism

You place a loaded bar on your shoulders, then repeatedly bend forward under load. At 20, your spinal discs are hydrated and resilient. By 40–50, discs have lost roughly 15–25% of their water content compared to age 20—they're flatter, stiffer, and less able to absorb compression.

A heavy back squat with good form has been measured at around 1,400–1,500 lb of compressive force on the lumbar spine per rep—about three-quarters of a ton with every rep. 4. Sit-ups and crunches

The whole ab routine you learned growing up—sit-ups, crunches, V-ups, Russian twists with a rounded back—has major flaws.

The mechanism

Dr. Stuart McGill, the world's leading spine biomechanist who ran the lab at the University of Waterloo for 30 years, found that repeated spinal flexion under load—exactly what a sit-up is—is one of the primary mechanisms for lumbar disc herniation. After a few thousand cycles of forward bending, the discs start to delaminate, bulge and tear; the inner gel (the nucleus) pushes out the back toward your nerve roots. That's herniation.

How serious? In 2020, the U.S. Army removed sit-ups from its fitness test after nearly 40 years—because they were causing too many lower-back injuries in soldiers. If the Army dropped sit-ups, maybe you should too.

And they don't even build visible abs. Visible abs are about 95% diet and sleep. You can do a thousand crunches a day, wreck your back, and never see your abs if your nutrition and sleep aren't dialed in.

  • Dead bugs and bird dogs.

5. High-impact burpees, box jumps and jump squats

HIIT, burpees, box jumps, jump squats, plyometric circuits—the 30-minute "fat burn" workouts that turn you into a sweat puddle. Great in your 20s. After 40, this style does three bad things at once.

Three problems

  1. Joint impact. Box jump landings send roughly 6–8 times your body weight through your knees and ankles per rep. Your tendons, ligaments and cartilage don't bounce back like they did at 25. In practice, box jumps are the single most common injury—especially when fatigued.
  2. Cortisol overload. Long, high-intensity sessions chronically elevate your stress hormone. After 40, your hormones have already shifted—add chronic cortisol and you get the trifecta nobody wants: stubborn belly fat, poor sleep and recovery, low energy and libido.
  3. Wrecked recovery. Feeling hit by a truck 3–4 days a week means you don't strength train—so your muscle keeps shrinking. After 30, you lose roughly 3–8% of muscle mass per decade if you do nothing, and it accelerates after 60.

Research consistently shows that low muscle mass (sarcopenia) is one of the strongest predictors of all-cause mortality—stronger than body fat or cholesterol.
